I get asked the same question constantly: how much do I actually need to lift to make a real difference?

For 20 years I have answered that question with a range based on training experience, client outcomes, and the general exercise science consensus. How to Structure 90 to 120 Minutes a Week

Here is how I would translate this research into an actual weekly plan for clients, because a number on a page does not mean much without a structure to apply it.

Two sessions of 45 to 60 minutes. This is the simplest structure and works well for people with busy schedules who can commit to two solid sessions rather than squeezing in several shorter ones. Full body each session, built around compound movements: squats, hinges, presses, rows, and carries.

Three sessions of 30 to 40 minutes. This structure allows for more focused sessions, splitting upper body, lower body, and full body work, or simply repeating a full-body session three times with slight variation. Shorter sessions tend to be easier to schedule consistently, which matters more for long-term adherence than almost any other programming variable.

What to prioritize within that time. Compound, multi-joint movements that train the most muscle mass in the least time. Squat patterns, hip hinge patterns, horizontal and vertical pressing, horizontal and vertical pulling, and loaded carries. These five movement categories cover the vast majority of functional strength and muscular development that drives the health outcomes this research is measuring.

Progressive overload matters more than volume. Within that 90 to 120 minute window, the quality of the stimulus matters. Training to a genuinely challenging effort on your primary lifts, and increasing weight, reps, or difficulty over time, is what drives the muscular and metabolic adaptations behind these longevity benefits. Going through the motions for 120 minutes without challenging effort will not replicate these outcomes.


What This Means If You Are Already Training More

If you are someone who trains five or six days a week with longer sessions, this research is not telling you to stop. It is telling you that the baseline threshold for meaningful longevity benefit is lower than you might assume, which is genuinely useful information if life circumstances ever force you to scale back temporarily, whether due to injury, travel, family demands, or simply a busy season.

Knowing that 90 to 120 minutes captures the majority of the longevity benefit means you do not have to view a reduced training schedule as a failure. It is a maintained, protective baseline, not a step backward. That mental reframe alone has helped a lot of my clients stay consistent through demanding periods of life rather than abandoning training altogether because they could not maintain their ideal volume.
